Calorie & Macro Calculator

Estimate your daily calorie, protein, carbohydrate and fat targets for fat loss, muscle gain, body recomposition or athletic performance. The calculator uses the Mifflin-St Jeor equation as a starting point and adjusts energy needs according to your activity and goal.

How to use your calorie target

Your result is an estimate of the intake needed to support your current goal. For fat loss, the target should create a manageable calorie deficit while preserving training performance and protein intake. For muscle gain, a controlled surplus is usually more useful than aggressively increasing calories. Body recomposition depends on training quality, recovery, protein intake and how accurately your real maintenance calories are estimated.

How much protein do you need?

Protein is the macro most directly connected to muscle repair, recovery and lean-mass retention. Your result gives a practical daily target rather than a one-size-fits-all number. Athletes, people dieting for fat loss and trainees trying to build muscle may benefit from different ranges depending on training volume, body composition and total calorie intake.

Turn the calculation into a real plan

A calculator gives you a starting point. Real progress comes from tracking body weight, measurements, gym performance, hunger, recovery and adherence, then adjusting calories and macros from actual data. If you want a structured training and nutrition system rather than a static estimate, start with the coaching assessment or explore the recipe library for practical high-protein meal ideas.
